Sprint 100 Meters 50 Knees to Elbows

Skill work - Spend a few minutes working on something that you stink at. Pick a weakness / weak area and spend at least 5 minutes on it.

Thanks to all of you that came out for Grace! We had a great day of fun with a lot of hard hitting work being done! I am sure that all of you "Fire breathers" will not sleep well until you crush your Grace time from today. We will leave a bar set up for you until next week!

That's the total that you guys raised during "Barbells for Boobs" based on everyone that signed up. If you haven't done so, please get the donation in on Friday if you plan on getting a shirt as we will send it on Saturday (last day to get it in.) There were some that did not do the workout but wanted to contribute to the cause and get a t-shirt (thanks to those of you that did this) and you can still donate to the cause and get a shirt through Friday. Thanks to everyone that came out to do the wod and support your fellow CrossFitters! Many of you stayed around throughout the afternoon to motivate and cheer everyone on and some of you that hit it during the morning came back for support and encouragement. Big Ooh-Rah to all of the guys that wore pink! I don't think anyone wanted to try and tell that group that real men cant wear pink. This was a great cause that was being supported today.

If you plan to Rx this workout your squats must be to proper depth (if not sure about your depth please ask) and you MUST touch your toes to the bar on every rep. CrossFit 864 "No Whining Zone"



WOD - 9:00a.m. / 4:15p.m. / 5:15p.m. / 6:15p.m.

In recognition of Breast Cancer Awareness Month (October), CrossFit 864 will be hosting “Barbells for Boobs” to raise money for Mammograms in Action.
The workout is “Grace” (30 clean and jerks for time at 135 and 95 Rx) and will be held on Thursday, October 28 at CrossFit 864.

The details:
-We want everyone to participate in this event so this workout can be scaled to any level. Sign up on the board staring Monday. There is a $35.00 minimum donation which goes to Mammograms in Action. Mammograms In Action is a non-profit organization located in Lake Forest, CA. Our mission is to provide funding for qualified women who need screening and/or diagnostic procedures in the prevention of breast cancer. By supporting MIA you help low-income and uninsured women. 100% of the proceeds of Amazing “Grace” will be donated to Mammograms In Action.
-Even if you are unable to make a donation we want everyone to come out and hammer out a "Grace" PR on Thursday.
-Everyone that participates will receive a t-shirt (we were told that we will receive the shirt in November) so indicate your shirt size when you list your name on the board.
-If you are unable to participate on Thursday, you can do "Grace" on another day this week. We would like to have a really big CF 864 crew knocking this WOD out on Thursday and a lot of people cheering them on. The CrossFit community worldwide is participating throughout the month of October so lets show them how the CF864 community does it!

-There will be a separate space on the board for "Grace" times and as always there will be Rx'd and scaled. Please remember that Rx'd is more than the amount of weight used and proper form/full range of motion must be used.

10 Supine ring pull-ups
15 GHD Sit-ups

10 Handstand push-ups

Supine Ring Pull-ups: To perform Sup Ring Pull Ups, set the rings so your back is off the ground, place heels on a box and pull your chest to your hands. You can also stack bumper plates to put your heels on. Back and legs stay tight and straight throughout movement and chest must come up to the point that you touch your hands/rings.

Ground-to-Overhead: The hips and knees must be open and the arms fully extended with elbows locked out and bar overhead.

GHD: If all of the GHD's are being used then you can sub weighted sit-ups.
If you have not been doing GHD sit-ups you should do Abmat sit-ups for this WOD.

AMRAP - 20 minutes:


7 Barbell Thrusters (115/75)
7 Ball Slams (M 40-50/W 20-30)
Run 200 meters


Rx'd is more than just a prescribed weight. You must meet the following standards if you are doing the WOD as Rx'd. Make every rep count! When you cheat or shortcut your form/range of motion who do you cheat? Answer: yourself. When you skimp on form/reps to be able to put a faster time up on the board who do you impress? Answer: Nobody.

Work as hard as you a capable of working, do the best that you can do and be proud of your effort. As I have said in the past - first place or dead stinking last makes no difference if you gave 100%. Thanks for your hard work!


Movement Standards:


Thrusters - Proper depth, hip crease must go lower than top of knee at bottom of movement, shoulder must be fully open at top of the movement - full extension of the bar overhead with knees, hips, shoulders, and elbows locked out completely on each rep.


Ball slams - arms must be fully extended with elbows locked out at the top of the movement on every rep.

Warm-up / Range of motion work / Skill work (double-unders)


"Kettlebell Complex"


Complete the following using the same kettlebell. Select a weight that will challenge you but will allow you to mantain good form on all exercises. Remember the importance of FROM - Full Range of Motion. Remember to utilize hip power on the kettlebell swings and to fully lock out on the overhead press and proper depth on the squat (crease of the hip below the knee. this is where you get the benefit of the squat - anything less is a partial squat) If you are just starting to squat and are physically unable to get to that depth then spend some extra time working on your flexibility each day.


Complete a total of 9 rounds


5 - One arm kettlebell swings (right arm)
5 - One arm strict overhead press (right arm)
5 - Front squats holding kbell in rack position (right arm)
Rotate kettlebell to the left side and complete the same reps.


Every 3rd round stop and complete one minute of jump rope. Jump rope after round 3, 6 and 9

Abdominal strength - spend 5 minutes on your choice of abdominal work.

5 Rounds with rest between rounds to load up.

There are several versions of the Bear Complex. We will be using the CrossFit HQ version. The goal is to work up to max load on the 5th round. There will be no time component for this WOD.

To start - the bar starts on the ground and will be cleaned into the rack position to do the front squat. you complete the cycle of exercises (listed above) 7 times for each round.

You will decide the starting weight, but each round it will get progressively heavier. For instance, round one, you may want to start at 135 lbs and by round 5 finish at 185 lbs. CHALLENGE yourself in this WOD - If you go too light, it will seem easy and you will not get very much out of this workout. If you misjudge and select a weight that is too heavy and have to drop weight, thats ok.

1-NO RESTING ON THE GROUND (even to re-grip) during each round
2-Power Cleans starts at the ground and finishes standing with full hip extension
3-Squat Cleans or DeadLifting to Hang Power Cleans are acceptable
4-The squats have to go BELOW parallel
5-Presses finish with lockout overhead, Push Jerks are acceptable
6-Combining Front Squat and Push Press (i.e. Thrusters) is acceptable

Remember the importance of "Full Range of Motion" on all reps. If you are not sure just ask. Also, if you lose count during a WOD the next number is always one...not 21.

Warm up posted on the white board - make sure that you include pvc/light weight thrusters

Complete as many rounds as possible in 20 minutes:
5 Strict pull-ups (dead hang with no kip)
5 One arm Dbell/Kbell thrusters - 5 reps each side. (M 45/W25)
5 Burpees

Alternate the following between each round:
100 meter sprint
Bear crawl - 1 length of gym

Roatate as follows -
After round 1 - sprint
After round 2 - bear crawl

For time:

150 Push Ups - CrossFit style (hand release on each rep)

*Every time you stop and rest with your chest on the ground this constitutes a penalty. If a penalty is counted, you must immediately sprint 100 meters. Once the penalty is completed continue with the push ups.

*You can rest in a pike position (the top of a push up) but once you can not do push ups any longer and need to rest on the ground, a penalty is counted and a 100 meter sprint must be completed.

Complete as many rounds as possible in 20 minutes of:
115 pound push press, 10 reps
10 kettlebell swings, 10 reps (CF style for Rx'd)
10 box jumps, 24 inch box

Army Staff Sgt. Jack M. Martin III, 26, of Bethany, Oklahoma, assigned to the 3rd Battalion, 1st Special Forces Group, Fort Lewis, Wash., died September 29th, 2009, in Jolo Island, Philippines, from the detonation of an improvised explosive device. Martin is survived by his wife Ashley Martin, his parents Jack and Cheryl Martin, and siblings Abe, Mandi, Amber and Abi.

Movement standards for Rx'd - remember Rx'd is more than just the amount of weight used. Make every rep count! If you cheat - you only cheat yourself. Who will you impress? Yourself? Go strong and go hard guys!

Push press - Barbell starts racked on shoulders, ends overhead with full elbow, hip and knee extensions, ear should be visible from profile view in front of the upper arm.

Kettlebell swings - For this workout the CrossFit/American style swing (overhead) is Rx'd for several reasons. First, whenever KB swings are part of a CrossFit HQ WOD they are overhead - this is the CrossFit style. Two, it allows everyone doing Rx'd to be compared doing the same amount of work and it definitely takes more effort to move the kettlebell overhead - the strength to get it overhead will always come from hip power. If you have not mastered the Russian swing (to eye/shoulder level) do not attempt to go overhead.

Box Jumps - Both feet must leave the ground at the same time and land on the box at the same time. Athlete must fully extend hips and knees on the box.

As many reps as possible in 10 Minutes of Turkish Get ups (AHAP) Kbell
Switch hands as needed - Keep the total number of reps left and right even.
Even though it's a warm up post your total number on the board.
AHAP - as heavy as possible

Rx'd = For guys 30 pounds or heavier on balls slams / girls 20-30
Wall ball - guys 18-20 pound med ball / girls 14 plus

Finish with - Not for time.
Abdominal strength - 100 reps of 4 count flutter kicks.
I know that you are going to ask 2 questions - whats a 4 count and why didn't you just say 400? So here's the answer to both - 100 (4) count "sounds" a lot easier and less intimidating than 400! And here's a little sample of the count.
And it goes something like this.....one, two, three, four - two, two, three, four - three, two, three, four...etc. Sound off for Gunny like you are at Parris Island when you count these off. Count them loud if it helps you keep track. Remember, if you lose count during a workout the next number is always one not 99!

Remember this is your CrossFit! You are part of a small dedicated group of like minded athletes striving to be the best that you can be. I did not say being the best...I said being the best that YOU can be. For many of us there may be a very wide gap between where you finish the WOD and where the next guy or girl finishes. You might be the strongest and fastest athlete in the box or you could be at the other end of the scale and just getting started. The cool thing is "it doesn't matter" as long as you are doing the best that you can do. Keep pushing!

Look for an opportunity today to pass along a word of encouragement or motivation to someone. It goes a long way because you never know what the person next to you might be dealing with.

Challenge WOD for the "Beast" in the box!
Complete all reps un-partitioned with 20# vest and 2-70 pound Kbell or Dbell (Farmers walk)

Just in case you did not notice - this is a SEALFIT revision of the CrossFit Hero Workout "Murph" incorporating a 800 meter farmers walk at the beginning and end instead of a 1 mile run at the beginning and end. By the way, this was only a portion of the SF WOD for that day.
This workout is in memory of Navy Lieutenant (SEAL) Michael Murphy, 29, of Patchogue, N.Y., who was killed in Afghanistan June 28th, 2005. This workout was one of Mike's favorites and he'd named it 'Body Armor.' From here on it will be referred to as 'Murph' in honor of the focused warrior and great American who wanted nothing more in life than to serve this great country and the beautiful people who make it what it is.
